Strength training helps your mountain biking, but not in the place most riders expect. The gains do not come from pedaling harder. They come from everything the bike does to you: the forearms that seize on a long descent, the upper body holding the bar through a rock garden, the single leg that has to catch you when the other one is unweighted, and the body that has to absorb a crash and ride again next weekend. Train those and the trail gets longer before you fall apart. Here is how.

Arm pump, and what actually causes it
Arm pump is the forearm going hard, tight, and useless partway down a descent, until you cannot squeeze the brake lever with any real feeling in it. It happens because sustained gripping keeps the forearm flexors contracted, blood flow into and out of that compartment gets restricted, metabolic byproducts accumulate faster than they clear, and the muscle swells inside a fascial compartment that does not stretch much. Rough descents make it worse because your grip never fully releases.
The training side of the answer is grip endurance, not grip max. You want the forearms to tolerate a long, sustained, moderate contraction, which is exactly what the trail asks for and exactly what most gym work does not train.
- Dead hangs. Hang from a bar for time. Build the total time you can accumulate across sets rather than chasing one long hang.
- Farmer carries. Walk with heavy dumbbells or kettlebells for distance or time. This trains grip, trunk, and shoulder stability at once, which is a fair description of descending.
- Thick bar or fat grip work. Widening the implement dramatically increases the demand on the hand. Even a towel over the bar will do it.
- Direct forearm work. Wrist curls and extensions, and reverse curls. Unglamorous, and the extensor side matters as much as the flexor side for keeping the forearm balanced.
- Timed brake position holds. Hold a light load in the position your hand actually lives in on the bar, for the length of a descent rather than the length of a set.
Two honest caveats. First, arm pump also responds to things that are not muscular: brake lever reach and angle, lever feel, tyre pressure, suspension setup, and simply gripping the bar harder than the trail requires. Fix the setup alongside the training. Second, severe and persistent arm pump has medical causes that no amount of forearm work will resolve, and if yours is getting worse or does not clear with rest, see a doctor rather than adding sets.
The upper body a trail bike actually asks for
On a road bike the upper body mostly holds a position. On a trail bike it works. Braking hard pulls you forward against the bar. Steep and technical sections mean pulling on the bar to move the front wheel. Every hit the suspension does not eat goes into your hands, arms, and shoulders. That is a pulling and bracing demand, and riders are almost universally undertrained for it.
- Rows, in volume. Barbell rows, dumbbell rows, chest supported rows. This is the direct counterpart to braking load.
- Pull ups or lat pulldowns. Vertical pulling for the lats and the grip at the same time.
- Overhead press. Shoulder strength and, more importantly, the ability to stabilise a load overhead, which carries over to controlling the bar when the ground stops cooperating.
- Anti extension core work. Ab wheel rollouts, planks with load, dead bugs. Attacking position over the bike is a braced trunk holding a shape while the limbs work. That is the same skill.
- Isometric holds. Hold the bottom of a row, hold a hang, hold the top of a carry. The trail rarely asks for one explosive rep, it asks you to hold a position for a minute and a half.
Single leg and rotational stability for technical descents
Descending is not a symmetrical activity. Weight shifts side to side, one leg loads while the other unweights, the hips rotate against the shoulders through every corner, and the whole thing happens on a surface that moves. Bilateral barbell work builds the raw capacity. Single leg and anti rotation work builds the ability to use it when only one side is doing the job.
- Split squats and Bulgarian split squats. The base of single leg strength. Start with bodyweight, add load slowly, and notice the side to side difference.
- Step downs. Lowering under control off a box trains the eccentric strength that absorbs impact rather than producing it.
- Single leg Romanian deadlifts. Balance, hip stability, and hamstring strength on one leg. Humbling the first time.
- Copenhagen planks and adductor work. The inner thigh does more work gripping the bike than most riders realise, and it is rarely trained.
- Pallof presses and cable chops. Resisting rotation, then producing it under control. This is the corner, in the gym.
Train the weaker side first and match the stronger side to it rather than the other way around. Side to side differences show up under fatigue on a long descent, which is precisely when you least want them.
Crash resilience
Falling off is part of mountain biking. Nobody can promise you a training program that prevents injury, and be suspicious of anyone who does. What resistance training does offer is more honest and still worth having: tissue that has been progressively loaded tolerates load better, stronger muscle around a joint contributes to controlling it, and the ability to actually catch yourself with an arm you have trained to press and pull is not nothing.
Practically, that means not skipping the boring parts. Neck and upper back work. Loaded carries. Getting up and down off the floor under control. Progressive loading over months rather than a heroic month followed by three off. The rider who is still riding in ten years is usually the one who trained unremarkably and consistently.
Fitting it around actual riding
Two lifting days a week is enough for most riders and fits around a weekend ride schedule without eating it. Keep hard leg work away from the day before a big ride, because arriving at the trailhead with trashed quads is a bad trade in either direction. Lift on days you are not riding, or after a ride rather than before it if the week is tight.
